Collagen for muscle recovery: what it does and what it does not

Start with the limitation, because it shapes everything else. Collagen is not a complete protein. It contains almost no tryptophan and is low in leucine, the amino acid that switches on muscle protein synthesis after training. If your only post-workout protein is collagen, you are under-fuelling muscle repair. Whey, dairy, eggs, meat, fish, soy and a well-planned plant mix all do that job better, and nothing on this page changes that. Paul 2019 modelled the amino acid maths and concluded that up to around 36% of daily protein intake can come from collagen without pushing any essential amino acid below requirement, which is a useful ceiling: collagen belongs alongside your normal protein, not in place of it.

What collagen adds is support for the tissues that whey does not reach as well: tendons, ligaments, fascia and the connective tissue inside muscle itself. Muscle recovery is not only about repairing contractile fibres. It is also about the sheath around them and the tendons that attach them to bone, which take a large share of the load in heavy lifting, sprinting and downhill running. That is where the collagen trials sit.

The evidence, in order of strength

Soreness after hard exercise

Clifford 2019 gave recreationally active men 20g of collagen peptides a day for nine days around a bout of 150 drop jumps, a protocol designed to cause muscle damage. The collagen group reported less muscle soreness at 48 hours than placebo, and countermovement jump height recovered faster. Markers of muscle damage in the blood were not different, so the effect was on how people felt and performed rather than on the underlying damage. Nine days at 20g is a short, cheap experiment you can run on yourself.

Body composition with resistance training

Three German trials used the same design: 15g of collagen peptides a day, 12 weeks, three resistance sessions a week, against placebo. Zdzieblik 2015 in older men with sarcopenia found greater gains in fat-free mass and strength in the collagen group. Kirmse 2019 in young, trained men found a larger increase in fat-free mass. Jendricke 2019 in pre-menopausal women found more fat-free mass gained and more fat mass lost. In each case the training did the work and collagen appeared to add to it. The effect on strength was modest and the mechanism is still debated, so these are supportive findings rather than a reason to swap your whey.

The null result you should know about

Aussieker 2023 gave 30g of collagen peptides after a bout of resistance exercise and measured connective tissue protein synthesis directly. It found no increase over placebo. That is a real negative result at a high dose, and it is a reason to be careful about claiming collagen builds muscle connective tissue after every session. The positive trials measured outcomes over weeks; the null trial measured synthesis over hours. Both can be true, and the honest reading is that the longer-term outcome data is encouraging while the acute mechanism is unproven.

Tendon and connective tissue

Shaw 2017 showed that 15g of gelatin with vitamin C, taken an hour before loading exercise, roughly doubled a blood marker of collagen synthesis. Lee 2023 found a dose-response up to 30g. Is collagen good for muscle recovery?

It may help with soreness and connective tissue recovery. Clifford 2019 found less soreness and faster jump recovery at 20g a day. It does not replace complete protein for repairing muscle fibres, so treat it as an addition to whey or food protein, not a substitute.

Is collagen or whey better after a workout?

Whey, for muscle protein synthesis. It has around three times the leucine of collagen per gram. Collagen's role is tendon, ligament and fascia support, so the useful answer is whey after the session and collagen before it or at any consistent time of day.

How much collagen should I take for recovery?

Can I take collagen and creatine together?
