Does collagen help in the gym?

For the tendons and joints that lifting loads, the evidence suggests collagen may help, and there are three 12-week trials in which collagen plus resistance training beat training alone for fat-free mass and strength. It is not a muscle-building protein in its own right, and it does not replace whey. The problem collagen addresses in the gym is a mismatch that every serious lifter runs into eventually: muscle adapts to training in weeks, tendon adapts in months. You can add 20 kg to your bench in a training block and your pec will be fine; the tendon at the elbow or the front of the shoulder may not. Elbow tendinopathy, knee tendon pain and cranky shoulders are the reason most people stop making progress, not a lack of muscle. What weight training does to connective tissue

Every lift transmits force from muscle to bone through a tendon, and the tendon is the weak link. Elbows take it in pressing and curling: medial and lateral elbow tendinopathy (golfer's and tennis elbow, though neither sport is involved) are the most common overuse complaints in lifters, usually after a jump in pressing or pull-up volume. Shoulders take it in the bench press, overhead press and dips, where the rotator cuff and long head of biceps stabilise the joint at the bottom of the movement. Knees take it in squats, lunges and leg extensions, where the patellar tendon carries the entire load at the bottom of the rep. Wrists take the front rack, and the low back takes deadlifts and rows through the lumbar ligaments and the sacroiliac joint.

The reason this matters is turnover. Muscle protein synthesis rises within hours of a session and the tissue remodels in days. Tendon collagen has a poor blood supply and turns over on a timescale of months, and the part of the tendon that goes wrong (the mid-portion and the bone junction) is the slowest of all. That is why beginners can add weight faster than their tendons can keep up, why overuse injuries cluster three to six months into a new programme, and why the joints are often the limiting factor for older lifters even when their muscle is still responding. The protocol: dose and timing for lifters

The research protocol is to take 15–20g of hydrolysed collagen with vitamin C 30–60 minutes before the session that loads the tissue, so that glycine, proline and hydroxyproline peak in the blood while the tendon is working, and to hold a smaller daily dose for months. What the trials show

Pre-loading. Shaw 2017 gave 15g of gelatin with vitamin C an hour before six minutes of jump-rope exercise and found blood markers of collagen synthesis roughly doubled against placebo, with stiffer, more collagen-rich engineered ligaments grown from the participants' serum. Lee 2023 tested 0g, 15g and 30g and found the response scaled with dose. The exercise was jumping, not lifting, but the principle (amino acids in the blood while the tendon is loaded) transfers.

Collagen plus resistance training. Three trials from the same research group paired 15g of collagen peptides a day with 12 weeks of resistance training three times a week. Zdzieblik 2015 in older men with sarcopenia, Kirmse 2019 in young, active men and Jendricke 2019 in premenopausal women each reported greater gains in fat-free mass and strength in the collagen group than in the placebo group doing the same programme. The effects are modest, the mechanism is debated and the trials share an author group, so treat them as encouraging rather than conclusive.

Tendons. Jerger 2022 combined 5g daily with 14 weeks of calf strength training and measured a greater increase in Achilles cross-sectional area than placebo, which is the most direct evidence that collagen plus loading changes tendon structure. Praet 2019 found 2.5g daily for six months with eccentric rehab improved Achilles tendinopathy outcomes. Dressler 2018 found 5g daily for six months improved ankle stability in chronic ankle instability.

Joints and soreness. Zdzieblik 2017 gave 5g daily for 12 weeks to young, active adults with activity-related knee pain and found greater pain reduction during activity than placebo; Clark 2008 found 10g a day for 24 weeks reduced joint pain in athletes. Clifford 2019 gave 20g daily for nine days around damaging exercise and found lower soreness at 48 hours. KΓΆnig 2018 gave 5g daily for 12 months and found improved bone mineral density at the spine and hip in postmenopausal women.

Creatine. Kreider 2017 (the ISSN position stand) sets 3–5g a day as the maintenance dose and reviews the safety data; Antonio 2021 addresses the common myths and finds them unsupported; Avgerinos 2018 reviews evidence that creatine may support cognition under stress.

The honest null result. Aussieker 2023 gave 30g of collagen protein immediately after a resistance session and measured connective-tissue protein synthesis in muscle over the following hours: no increase compared with placebo. This is the study to know if you lift. It means post-workout collagen is not doing what people hope, it means collagen is not a muscle-building protein, and it is a reminder that the positive evidence is for months of daily use with loading rather than an acute effect.

Is collagen better than whey for building muscle?

No. Whey is high in leucine and drives muscle protein synthesis; collagen is not and does not (Aussieker 2023 found no connective-tissue synthesis boost from 30g post-workout either). The three 12-week trials that found extra fat-free mass with collagen used it alongside training, not instead of a complete protein. Use both: whey after, collagen before.

Should I take collagen before or after lifting?

Before, 30–60 minutes ahead of the session, which is when the pre-loading trials dosed it. After the session, prioritise a complete protein and carbohydrate. The one exception is a soreness protocol (Clifford 2019), where a daily 20g dose continues for a few days after a damaging session.

Does collagen help tennis elbow from lifting?

No trial has looked at elbows. The Achilles trials (Praet 2019, Jerger 2022) suggest collagen may support tendon adaptation when combined with progressive loading, and elbow tendinopathy rehab is built on exactly that kind of loading. Treat collagen as support for the rehab, and reduce the volume that caused the problem.

Can I take collagen and creatine together?

Yes. They work through different routes and there is no interaction. Creatine at 3–5g a day (Kreider 2017) is the best-supported supplement for strength; the C+C sachet combines it with 10g collagen and vitamin C.

How long until I notice anything?

Every positive trial ran 12 weeks or longer, and the tendon trials ran 14 weeks to six months. Give it a full training block. If you notice anything early it will usually be the joints feeling less stiff on the first warm-up set, not a bigger lift.
